This elite cross-training workout is designed for experienced athletes and fitness enthusiasts looking to take their training to the next level. It combines strength training, metabolic conditioning, interval work, and mobility exercises to develop well-rounded fitness and performance. The program is suitable for sports that require a blend of power, strength, speed, and endurance, such as CrossFit, Olympic weightlifting, track and field, and many team sports. However, it is not recommended for beginners or those new to strength training, as the intensity and volume may be too high. Proper technique and gradual progression are essential to avoid injury and optimize results. This workout should only be attempted by those with a solid foundation of fitness and under the guidance of an experienced coach or trainer.

 

Warm-Up (10 minutes)

  • Light jog or bike
  • Dynamic stretches targeting major muscle groups
  • Activation exercises for core and glutes

Strength Training (45 minutes)

  • Barbell Back Squat: 5 sets of 5 reps at 85% of 1RM, 3-5 minutes rest between sets
  • Bench Press: 4 sets of 8 reps at 75% of 1RM, 3-5 minutes rest between sets
  • Bent-Over Barbell Row: 4 sets of 10 reps at 70% of 1RM,  2-3 minutes rest between sets
  • Overhead Press: 3 sets of 12 reps at 60% of 1RM, 2-3 minutes rest between sets
  • Deadlift: 3 sets of 5 reps at 90% of 1RM, 3-5 minutes rest between sets

Metabolic Conditioning (20 minutes)

  • 400m Run
  • 20 Burpees
  • 800m Run
  • 20 Box Jumps
  • 400m Run
    Repeat for 20 minutes, aiming to complete as many rounds as possible.

Interval Training (15 minutes)

  • 3 minutes at 90% of max effort on the rower
  • 2 minutes of active recovery on the bike
    Repeat 3 times.

Core and Mobility (15 minutes)

  • Plank Holds: 3 sets of 60 seconds
  • Side Planks: 2 sets of 30 seconds per side
  • Hollow Holds: 2 sets of 45 seconds
  • Thoracic Spine Mobility Drills
  • Hamstring and Hip Flexor Stretches

Cool-Down (5 minutes)

  • Light walking
  • Static stretches for major muscle groups

This workout incorporates a variety of training modalities to develop overall fitness, including:

  • Strength training to build muscle and power
  • Metabolic conditioning for cardiovascular endurance and anaerobic capacity
  • Interval training to improve lactate threshold and VO2 max
  • Core and mobility work to enhance stability, flexibility, and injury prevention

How often you can do this elite cross-training workout per week? 

A reasonable frequency for an elite cross-training program would be:

  • Beginners: 2-3 times per week
  • Intermediates: 3-4 times per week
  • Advanced: 4-5 times per week

The exact frequency should be adjusted based on your training status, recovery ability, and overall workload from other activities. Aim to gradually increase frequency over time as you adapt to the program. Proper recovery between sessions is crucial for maximizing strength gains.
